A beginner at-home dumbbell workout for women.

You do not need a gym, a barbell, or hours a day to get strong. One pair of dumbbells, a little floor space, and a plan you can actually repeat will take you a long way. Here is a simple full-body routine to start with, and just as importantly, how to start lighter than you think and build from there.

Do this two to three times a week. Warm up for five minutes first, then complete the exercises below. Rest about 60 to 90 seconds between sets.

Start lighter than you think

The most common beginner mistake is starting too heavy and quitting sore. Pick a weight where the last two reps of a set feel challenging but your form stays clean. If you can breeze through all the reps, the muscle was not asked to do much. If your form breaks down, it is too heavy. Somewhere in between is your sweet spot.

A missed day is not a failure, it is a Tuesday. The plan that works is the one you can return to, not the one you do perfectly for a week and then abandon. You are not behind. You are right on time.

How to progress

Muscles adapt to what you repeat, so the work has to gradually get harder. The evidence-backed way to do that, week to week, is one of these, in roughly this order:

Train each muscle group about twice a week, and give yourself real rest days. That, plus enough protein, is most of what separates progress from spinning your wheels.
